(1) un-clip one pedal, and pedal with the other leg for 40 strokes. switch
leg. repeat 4-6 times (each leg gets 4-6 x 40 strokes).
(2) clip in both pedals, easy spin for 5 minutes.
after you're done, clip in both pedals and ride with 80%-90% effort for 10

这次去波士顿见了老队友David Deak，他06年开始玩三项，铁人最好成绩是10:04 （奥
地利 2009，亚利桑那 2010）。去年底他搬到波士顿后，因为工作和天气等等因素的限
制，他的自行车训练就几乎全是在trainer上完成的。而训练也只是每周三次，每次一
小时，每次训练都有明确的目的，跟FIRST计划非常神似，只不过跑步可能是按照心率
或者pace来的，而他的自行车训练则完全按照powermeter的输出功率来。

efficiency对个人来说,主要是多实践,多从别人身上学习各种经验技巧. 经常要用的东
西,要放在顺手的位置,不要为了喝一口水,吃一口energy bar专门停下来卸下backpack.
另外,就是要有预见性, 比如说接下来2个小时可能需要用到什么东西,那就在上一次休
息的时候把这些东西放在尽量顺手的地方.
不同厂家的设计gears,方便程度也不同,在选择gears的时候也要考虑到效率问题.
从队伍整体的角度来说
1.每个队员都要争取不做最后一个,不要看着别人,觉得别人还没准备好,自己也不着急,
这样下去只能互相等,互相看,越来越慢.
2.用最快的速度把自己要做的事情做完,然后看看周围的人是否需要帮助,队伍的速度是
看队伍里最慢的人,不是最快的人.
3.控制行进节奏,减少不必要的休息/停留次数, 队伍越大,休息一次的时间开销越大. |

Rope management is #1 issue. A badly tangled rope takes several minutes to
sort out.
Pro placement, anchor buildup. Efficiently placing a protection or build an
anchor cannot be over-emphasized. There was once I had to wait for 40
minutes for someone to build an anchor while having that person on belay.
That is ridiculous. Also, a badly placed stopper/hex may take several
minutes to retrieve. Always place them near the surface when you can |

efficiency随时间的变化，知道每天跑垃圾迈是不是有提高。
计算方法是每个interval的平均速度除以平均心率。用全程的话感觉有些粗糙，用
interval感觉稍微细一些，如果不考虑耐力因素的话。程序可以忽略第一段心率不准的
数据。
看了一下图，发现虽然每个星期的速度都不一样，有的时候慢有的时候慢，但效率一直
在上升。另外数据显示跑的太慢效率不高，太快（接近7分的时候）也不够高，而且影
响之后里程的效率。 |
